How to do a dopamine detox

Pick the two or three apps you open without deciding to, give them a small daily allowance, and put the time you get back into one goal. Keep the rules for 12 weeks, not 24 hours.

The name is a metaphor: staying off feeds doesn’t lower your dopamine. What you cut is the easy, high-reward option, so the harder work you care about gets a chance.

Does a dopamine detox lower dopamine?

It’s 11 pm. You meant to read for twenty minutes, and the feed took the hour. A dopamine detox promises a reset, so it helps to know what it really resets.

Not your dopamine. Dopamine rises with rewards, but it doesn’t drop when you avoid them, so a “fast” doesn’t lower it, as Harvard Health Publishing explains. Cameron Sepah, who coined “dopamine fasting”, built it on cognitive behavioral therapy and has said the name was a catchy title.

What the practice does is simpler. For a while, you cut the easy, high-reward options (feeds, short video, games), so the thing you care about isn’t competing with something that pays off in a second.

What you cut › The easy optionFeeds, short video, games. Not food, music, exercise or people.

Which apps should a dopamine detox cut?

The ones you open without deciding to. Your phone already keeps the list:

  1. iPhone: Settings → Screen Time shows your daily average. Open the app activity below it to see which apps took it.
  2. Android: Settings → Digital Wellbeing & parental controls shows today’s screen time and the apps behind it.

Pick the two or three at the top that you open on autopilot. Leave out what you need: calls and messages with people you know, maps, the apps your work runs on. The detox is about the easy reward, not your friends.

What are the rules of a dopamine detox?

There is no official rulebook. A set that holds fits in four lines: which apps, how many minutes a day, when the rules apply, and what the time goes to instead.

Most detox rules stop at the first line. In Sepah’s version, healthier activities take the place of the compulsive ones, so the fourth line is part of the rule, not an extra.

Fill it in here, then copy it into your notes. What you type stays in your browser.

How do you set the rules on a phone?

Use the limits your phone already has, and let someone else hold the passcode, so the rule isn’t renegotiated at 11 pm.

  1. iPhone: Settings → Screen Time → Time Allowances, add the apps and set the daily minutes. On iOS 26 and earlier, the same tool is App Limits. Then lock the settings with a passcode a friend types. Every tap: lock apps on iPhone.
  2. Android: Settings → Digital Wellbeing & parental controls → App timers pauses an app until midnight once its time is used. Focus mode pauses apps during the hours you set. Every tap: lock apps on Android.
Time Allowances › Social Media · 30 minOne daily budget for the apps you picked.

What do you do instead of scrolling?

Give the time a job before it frees up. Minutes with no plan are easy to hand back to the feed.

Choose one goal and break it into weeks: the result in 12 weeks, the result this week, and three actions with a day each. Break a big goal into weeks walks through it, and the free planner drafts it for you.

The arithmetic is on your side: thirty minutes a day is 42 hours over 12 weeks. Count your own minutes.

How long should a dopamine detox last?

Long enough to change an ordinary day. A 24-hour detox is easy to finish, but on day two the phone, the apps and the cues are exactly where they were.

Even the version Sepah described is a routine, not an event: one to four hours at the end of each day, a weekend day, a weekend each quarter and a week a year, as Harvard Health Publishing reports it.

A week is a fine trial. To make it last, turn the ban into an allowance: the apps stay on the phone with a daily budget, and you keep the rules for 12 weeks. That is long enough to stop being an experiment, and short enough to see the end.

Can an app keep the detox going?

12Focus gives the apps you choose a daily allowance. When it runs out, they pause until midnight, and every planned action you finish adds minutes. The time you take back goes to up to three goals, planned in 12-week cycles and reviewed each week.

The numbers below are an example: 30 minutes a day, 10 more for each finished action. On iPhone it works through Apple’s Screen Time. On Android it blocks the apps you select (not categories or websites) and needs Usage Access and Accessibility permission. More on the dopamine detox app.

What people ask before a detox

Does a dopamine detox actually work?

Not the way the name suggests: staying away from feeds doesn’t lower your dopamine (Harvard Health Publishing). The useful part is the behavior: cutting the easy, high-reward apps for a while and putting planned work into the time they took.
